Zone 2, VO2, and the Hybrid Athlete

Why most hybrid running should stay easy

Hybrid athletes often treat easy running as a compromise, something you do when you aren't really training. That's backwards. Easy aerobic work is how you get enough minutes to move endurance without stealing the freshness the squat and the interval day both want. If every run is a little too hard, the VO2 day never gets a clean shot: gray intensity all week, and a lift that never quite snaps.

Hawley and Lundby (2025) describe power and endurance as partners when the work is organized. Organization, for the run, starts with a large share of time that doesn't feel impressive. The impressive day is allowed to be impressive because Tuesday was quiet.

Seiler (2010) asked what best practice looks like for training intensity and duration in endurance athletes. The pattern that keeps showing up is a distribution: a large fraction of training time at low intensity, and a smaller fraction at high intensity, with moderate work used carefully. Polarized plans lean hard on that low/high split. Pyramidal plans keep more moderate work in the middle but still rest on a wide easy base.

For a hybrid athlete the map is the same, with a tax. Strength days already count as stress. If you then make the easy run a tempo, you've spent the moderate and high slots without noticing. Keep most runs clearly easy. Put one quality day in the week: VO2 intervals or a controlled threshold piece, not both unless you're in a dedicated endurance block with lifting cut back.

Finding zone 2 without a universal heart-rate formula

There is no heart-rate equation that is true for every hybrid athlete on every trail. Lab thresholds move with fitness, heat, fatigue, and the lift you did yesterday. What you can use, approximately, is a talk test and the idea of work below the first threshold: you can speak in sentences, nasal breathing is available if you use it, and finishing the run doesn't require a negotiation. If you can't talk, you've left easy work.

Heart-rate zones from a max test or a field estimate can be a starting band. They aren't a law. Watch how the same zone 2 pace feels the day after heavy squats. If it suddenly costs more, you aren't fitter. You're carrying residual fatigue. Slow down. The zone is the physiological neighborhood, not the number on last month's printout.

Where VO2 work belongs

VO2 sessions are the small, expensive slice. Short intervals at a hard but repeatable effort, full recoveries, and a stop when the reps lose their shape. They belong on a day that isn't also a heavy lower-body lift, and on a morning that recovery can support. Kiviniemi and colleagues (2007) showed that daily HRV can help decide whether high-intensity endurance work belongs that day. Düking and colleagues (2021) reviewed wearable HRV-guided endurance training and found the method coherent: intensity follows readiness, easy work still happens.

If overnight recovery is muted, the VO2 day becomes zone 2 or a walk. You kept the next VO2 day honest. Stacking intervals on a red morning because the calendar said so is how gray intensity takes over the week.

Concurrent lifting and gray intensity

Fyfe, Bishop, and Stepto (2014) reviewed the interference between concurrent resistance and endurance exercise, molecular bases and the training variables that make it worse. High volumes of endurance work, especially when they are also intense, are the usual suspects. Schumann and colleagues (2024) updated the concurrent picture with a systematic review and meta-analysis across sex and training status: the interference effect is real in some outcomes, and it isn't identical for every athlete.

The practical translation for zone 2 is generous. Easy running is cheaper to combine with lifting than a week of threshold. Put heavy lower body away from the VO2 day. If they must share a day, lift first only if strength is the priority; if the intervals are the priority, run first and let the squat be maintenance. Either way, keep the other runs easy enough that the week still looks like Seiler's map, not a smear.

Zone 2 is a way to accumulate aerobic work you can repeat tomorrow. VO2 is a way to touch high intensity without living there. Neither is a treatment. Pain that alters gait, chest symptoms, dizziness, or a collapse in performance after you've already made the week easier belongs to a clinician, not to a new heart-rate zone.
